Exportting for the internet from Adobe Premier. MPEG-4?

I just learnt to work with Adobe Premier. I made a short movie for an exhibition and now I want a possibility for people who could not come to the exhibition to see this short movie. I thought of putting it on the internet. As I am new to this I have no clue what format to use and what to do to prevent people from downloading for hours. I read something about MPEG-4, but if this is a good format and how to put it in practise I do not know. Also I read to think about Frame rate and Window size.

Can anyone tell me more what format is best to use and to think about which settings and also which program to use in combination with adobe premier. I could not find a good tutoiral for this.
